How to Bulk Up Without Getting Fat: A Lean Bulk Guide
A lean bulk is a small surplus held long enough for your lifts to climb. This page does the surplus arithmetic with you, sets a weekly weight target, explains why a bigger surplus buys fat rather than muscle, and covers what to do if you are skinny and nothing has worked so far.

The short answer
To bulk up without adding much fat: estimate your maintenance calories, eat roughly 300 to 500 kcal above that, aim to gain 0.25 to 0.5 percent of your bodyweight per week, and keep training in a way that makes the weight on the bar go up. The surplus pays for the muscle. The training decides whether you get any.
Four numbers run the whole thing:
- Surplus: about 10 to 20 percent above maintenance, which lands near 300 to 500 kcal a day for most people.
- Rate of gain: 0.25 to 0.5 percent of bodyweight per week. At 70 kg that is 175 to 350 g.
- Protein: 1.6 to 2.2 g per kg of bodyweight per day.
- Training: enough weekly sets per muscle, with the load or reps trending up over months.
Everything below is how to set those numbers for yourself and how to tell, three weeks in, whether the surplus is the right size.
Should you bulk at all?
Not everyone asking how to bulk up should be in a surplus right now.
If you are new to lifting, you can gain muscle without a surplus at all. A review of energy availability and hypertrophy notes that muscle growth happens even in an energy deficit among resistance-training novices and people carrying more body fat (Slater et al., Frontiers in Nutrition, 2019). If that is you, eating at maintenance with enough protein while you learn the lifts is a reasonable first three months.
If you want a lean body and you are currently carrying more fat than you want, bulking first makes the problem worse. You will finish the bulk with the same amount of fat you started with plus whatever you added, and a longer cut in front of you. Losing the fat first, then bulking from a leaner starting point, is the shorter route. Progressive overload while cutting covers how to keep your lifts intact while you do that.
If you are lean, already training consistently, and your lifts have stopped moving, a surplus is the right call. That is the situation the rest of this page is written for.
There is no clean evidence for an exact body fat percentage at which you should stop bulking and start cutting. Treat it as a practical decision about where you want to be at the end of the year, not a physiological threshold.
Work out your surplus
Step 1: estimate maintenance
Use the daily calorie needs calculator to get a starting maintenance figure. It runs the Mifflin-St Jeor equation for resting energy and applies an activity multiplier.
One thing to change when you use it: the calculator's "gain weight" preset adds a flat 20 percent, which is deliberately simple and usually more than a lean bulk needs. Read the estimated maintenance line, not the goal-adjusted one, and add your own surplus to it.
Step 2: add a small surplus
The energy cost of the muscle itself is smaller than most bulking advice implies. The Slater review lists theoretical costs of roughly 6,050 to 7,440 kJ, or about 1,450 to 1,780 kcal, per kilogram of lean tissue gained. Gaining 250 g of lean tissue in a week therefore costs somewhere around 360 to 445 kcal spread across seven days, which is 50 to 65 kcal a day.
So why eat 300 to 500 more? Because you never gain pure lean tissue, because your expenditure rises as you get heavier and train harder, and because your maintenance estimate is a population average rather than a measurement of you. The same review recommends a conservative surplus of about 1,500 to 2,000 kJ a day, which is roughly 360 to 480 kcal. A narrative review of off-season bodybuilding nutrition arrives at a similar place from a different direction, recommending 10 to 20 percent above maintenance (Iraki et al., Sports, 2019).
Both of those are starting points. Step 3 is what actually corrects them.
Step 3: set a weekly weight target
The Iraki review recommends gaining about 0.25 to 0.5 percent of bodyweight per week for novice and intermediate lifters, and staying nearer 0.25 percent once you are advanced, since the muscle you can still add per year is smaller and the fat comes just as easily.
This is the number that turns an estimate into a system. If your weight is not moving after three weeks, the surplus is too small and you add 200 kcal. If it is climbing faster than the range, the surplus is too large and you take 200 off.
A worked example
A 24-year-old man, 70 kg, 180 cm, training four days a week:

For comparison, the calculator's own "gain weight" preset would put the same person at 3,181 kcal, a surplus of 530. Not a disaster, but at the aggressive end, and worth pulling back if his waist starts moving faster than his lifts.
Why a bigger surplus does not build more muscle
This is the part people skip, and it is the reason "dirty bulking" keeps disappointing.
Thirty-nine elite athletes were randomized either to a nutritional counseling group following a meal plan with a positive energy balance, or to an ad libitum group that simply ate as they wanted, for 8 to 12 weeks (Garthe et al., European Journal of Sport Science, 2013). Everyone kept training their sport plus four strength sessions a week.
The counseling group ate about 620 kcal a day more (3,585 vs 2,964 kcal). They gained more bodyweight, 3.9 percent against 1.5 percent. Their fat mass went up 15 percent against 3 percent. And the gain in lean body mass was not different between the groups. One-rep max results improved 6 to 12 percent in both.
The extra food bought fat and nothing else measurable. The authors' own conclusion is that excess energy intake in a weight-gain protocol should be treated carefully because of undesirable increases in body fat.
Two caveats before you generalize it. These were young elite athletes with a high training load already, not untrained beginners, and 8 to 12 weeks is a short window to detect differences in lean mass. But the direction is clear enough, and it matches the theoretical energy cost above: past a modest surplus, the extra calories have nowhere useful to go.
Worth noting that even the slower group here was gaining at roughly 0.15 percent of bodyweight per week, and the faster one at roughly 0.3 to 0.5 percent, which is arithmetic from the study's own figures across its 8 to 12 week range rather than a number the paper reports.
Protein, carbs, and fat
The Iraki review sets the macro ranges for an off-season bodybuilder, and they work as well for anyone building lean muscle:
- Protein: 1.6 to 2.2 g per kg per day, split across 3 to 6 meals at 0.40 to 0.55 g per kg each. The upper end of the total is not required for most people. A meta-analysis of 49 studies and 1,863 participants found that intakes above roughly 1.6 g per kg per day did not further increase resistance-training gains in fat-free mass (Morton et al., British Journal of Sports Medicine, 2018). Treat 1.6 as the number that matters and anything above it as insurance.
- Fat: 0.5 to 1.5 g per kg per day.
- Carbohydrate: whatever is left, and at least 3 to 5 g per kg per day.
For the 70 kg example at 3,000 kcal, 140 g of protein and 80 g of fat account for 1,280 kcal, leaving about 430 g of carbohydrate. That is roughly 6 g per kg, comfortably above the floor. A lean bulk is a high-carbohydrate way to eat almost by default, because carbohydrate is what the leftover calories turn into.
Do not build the surplus out of protein. Past the amounts above, extra protein is expensive, filling, and does not do anything additional for muscle.
Building lean muscle is a training problem too
A surplus does not create muscle. It pays for the muscle your training asks for. If the training does not ask, you gain fat at a slightly faster rate and that is all. Two people on the same surplus can gain lean muscle at very different rates, and the difference is usually in the gym rather than at the table.
Three things decide whether the calories get used:
Enough weekly volume. Sets per muscle per week is the variable most people are short on. How many sets per week to build muscle covers what the dose-response actually looks like and where the returns flatten out.
Load or reps trending up. A surplus is the easiest condition in which to add weight to the bar, which is exactly why a bulk is the wrong time to keep repeating the same session. Progressive overload is the mechanism, and how much weight to add and when is the practical rule.

Strength is the cheapest proxy you have for whether the surplus is being used. Track an estimated one-rep max on two or three main lifts; the one-rep max calculator converts a set of 5 or 8 into a number you can compare month to month without testing a true max in the middle of a bulk.
How fast can you actually bulk up?
Slower than you want, and the honest version of "how to bulk up fast" is that speed is capped by muscle, not by food.
You can make the scale move quickly. You cannot make lean tissue accumulate quickly. Beyond the 0.25 to 0.5 percent a week range, the extra weight is fat, water, and gut content in some proportion. The Garthe study above is what "faster" looks like when you measure the composition of it.
Two things genuinely do go faster:
- Your first year of lifting. Untrained lifters gain at a rate they will never see again. If you have been training for less than a year, you are already in the fast part.
- Regaining lost muscle. Coming back after a long break is quicker than building it the first time. Returning to the gym after a break covers where to restart.

If you are skinny and nothing has worked
The standard advice for skinny guys wanting to gain muscle is "eat more", which is correct and useless. Two specific things are usually going on.
Your intake is lower than you think, and less consistent
Most people who say they eat a lot are describing their big days. The average across seven days, including the day you skipped lunch and the day training killed your appetite, is the number that matters, and it is almost always lower than the estimate.
This is fixable in about a week of actually logging food. You do not need to log forever, but you need one honest week to find out where you are starting from.
Your body is spending the surplus
There is a real mechanism behind the hardgainer experience. Sixteen non-obese volunteers were overfed 1,000 kcal a day for eight weeks (Levine et al., Science, 1999). Changes in non-exercise activity thermogenesis, meaning fidgeting, posture, and general daily movement, accounted for two thirds of the increase in total daily energy expenditure. Changes in it accounted for the ten-fold differences in fat storage between individuals and predicted resistance to fat gain with overfeeding (correlation coefficient 0.77).
Some people unconsciously burn off a large part of a surplus by moving more. If that is you, your surplus needs to be bigger than the textbook number, and it needs to be checked against the scale rather than assumed. The textbook recommendations listed in the Slater review go up to around 4,000 kJ, about 950 kcal a day, for people who struggle to gain lean mass.
Practical ways to add calories without feeling stuffed
- Drink some of them. Milk, a shake with oats and peanut butter, juice with a meal. Liquid calories are less filling than the same calories as food, which is a problem when cutting and useful here.
- Add fat to food you already eat. Olive oil, butter, nuts, full-fat dairy. A tablespoon of oil is about 120 kcal and takes up no room.
- Eat more often rather than more per meal. Five moderate meals beat three enormous ones when appetite is the limit.
- Put the calories around training. Appetite is usually better before and after a session than first thing in the morning.
- Choose the denser version of the same food. White rice over brown, dried fruit over fresh, granola over oats. Fiber is filling, and during a bulk that works against you.
Adding 500 kcal a day is two of those changes, not a new diet.
What to track, and how to read it
Three signals, checked weekly:
Bodyweight, as a weekly average. Weigh yourself most mornings under the same conditions and compare this week's average against last week's. Day-to-day readings are mostly water and food in transit. Judge over three weeks, not one.
Strength on two or three main lifts. If the scale is going up and the lifts are not, over a period of a month or more, you are gaining weight that is not muscle. Reduce the surplus, or look at the training before you look at the food.
Waist measurement, monthly. The cheapest fat-gain signal there is. If it is moving faster than your lifts, the surplus is too big.
One thing worth knowing about the calorie numbers themselves: they carry real error. US labeling rules treat a packaged food as misbranded only when its measured calories exceed the declared value by more than 20 percent (21 CFR 101.9(g)), so a label that is legally accurate can still sit meaningfully under what you actually ate. Portion estimates add more error on top. This is why the calorie target is the input and the scale is the feedback. Do not defend a number against a trend.

If the goal is competing as a bodybuilder
Becoming a bodybuilder is not a different training method. It is the same lean bulking and cutting cycle repeated for years, with a competition date attached to the end of one of the cuts.
What actually changes:
- Time horizon. Stage-ready muscle is measured in years of accumulated bulks, not in one good year.
- The cut becomes a deadline. Off-season is where the muscle is built; the diet before a show reveals what is there and adds nothing.
- Division and federation matter. They set the look being judged, and they differ enough that the same physique places differently in two organizations. Decide that before your first prep, not during it.
- You will need coaching at some point. Peak week, posing, and stage presentation are judged skills, and they are not learned from articles.
If you are at the start, the bulking side of this page is the whole job for the next few years. Nothing about competing changes the surplus arithmetic.
Common mistakes
- Treating the calculator output as truth. It is a population estimate. Three weeks of scale data beats it every time.
- Bulking without a training plan that progresses. The surplus has nothing to pay for, so it buys fat.
- Changing the surplus every week. Give any change three weeks before you judge it. Weekly adjustments chase water weight.
- Bulking from too high a starting body fat. You finish further from a lean body than you started, with a longer cut ahead.
- Stopping the bulk after four weeks. Meaningful lean mass accrues over months. A four-week bulk is mostly food weight and glycogen.
- Adding protein instead of calories. Past about 1.6 g per kg, more protein does not add muscle. It just makes the surplus harder to eat.
- Weighing yourself once a week and trusting it. A single reading can be 1 kg off in either direction. Use the average.
