How to Build Strength and Muscle, Body Part by Body Part
Every body part follows the same four rules: hard sets, enough of them, more load over months, and work at long muscle lengths. This page covers the method once, says what changes when strength rather than size is the goal, and links to the guide for each body part.

The short answer
Every muscle in your body follows the same four rules: take sets close enough to failure to matter, do enough of them each week, make the load or the reps go up over months, and train the muscle where it is stretched rather than only where it is short. The exercises change per body part. The method does not.
That is the whole of how to build strength and size in one paragraph, and it is why the four guides below are short. Once you know the method, a body-part guide only has to tell you which exercises apply it, how many sets to run, and what progression looks like.
Two things it is worth being honest about up front:
- You cannot choose where you grow. You can bias a muscle with exercise selection. You cannot decide that this month's growth goes to your arms.
- Nothing here works in a few weeks. Strength moves in weeks. Visible size moves in months. How long until you see results from lifting sets the timeline properly.
Strength and size are not the same goal
They overlap enough that beginners can chase both, and diverge enough that eventually you have to pick a bias.
Strength is how much force you can produce in a specific movement. A lot of early strength gain is your nervous system learning the lift, which is why a beginner's squat can climb for months without the legs looking any different.
Size is how much muscle tissue you have. It responds to accumulated hard work across a range of rep ranges, and it needs material to build from.
In practice the split shows up in how you train: heavier loads and lower reps with long rests for strength, moderate loads and more total sets for size. Hypertrophy vs. strength covers what actually changes between the two. If you want both and you are not sure which you are training for, train for size and let strength follow, because a bigger muscle has more strength available to it.
The four things that actually drive growth
1. Hard sets, close enough to failure to count
A set only counts if the last few reps were genuinely difficult. Sets stopped five reps early are mostly warm-up, however many of them you do.
You do not need to go to failure on everything. Two or three reps in reserve on your compound lifts, and closer to failure on isolation work, is a reasonable default. How close to failure should you train covers where the trade sits.
2. Enough sets per week
Sets per muscle per week is the dose. Most people who feel stuck are under-dosing one body part rather than doing everything wrong.
A working range for most muscles is roughly 10 to 20 hard sets a week, split across two sessions. 3. Load or reps trending up over months
Same weight, same reps, forever, means the same stimulus forever. Something has to climb: weight on the bar, reps at that weight, or range of motion and control at the same numbers.
Progressive overload is the mechanism, how much weight to add and when is the practical rule, and progressive overload without adding weight covers the other variables when the load stalls.
4. Training the muscle at long lengths
This is the one that most people are not doing, and it is the difference between two versions of the same exercise.
A muscle that is trained while it is stretched grows more than the same muscle trained while it is short. Three separate trials show this with different muscles:
- Triceps. Twenty-one adults trained one arm doing cable elbow extensions overhead and the other arm with the elbow at the side, ten reps, five sets, twice a week, for twelve weeks. The overhead arm gained 1.5 times more volume in the long head (+28.5% vs +19.6%) and 1.4 times more in the whole triceps (+19.9% vs +13.9%), despite using lighter absolute loads (Maeo et al., European Journal of Sport Science, 2023).
- Hamstrings. Twenty participants trained one leg on a seated leg curl and the other prone, twice a week for twelve weeks. Seated, where the hamstrings are lengthened at the hip, produced greater whole-hamstring growth (+14% vs +9%) (Maeo et al., Medicine and Science in Sports and Exercise, 2021).
- Biceps. Sixty-three women trained preacher curls or incline curls for eight weeks. The incline curl, which puts the biceps on stretch at the shoulder, produced more growth at the upper end of the muscle; the preacher curl produced more at the lower end (Kassiano et al., International Journal of Sports Medicine, 2025).
The practical version: prefer the variant where the muscle is stretched under load, and do not cut the bottom of a rep short to move more weight.
How to build upper body strength
Upper body strength is built on a small number of movements loaded heavily and repeated for years. The accessories change; these do not.

Programmed for strength, that means 3 to 5 sets of 3 to 6 reps on the main lift of the day, 2 to 3 minutes of rest or more, and adding a small amount of weight when you hit the top of your rep target on every set. Linear progression is the version of that for your first year; double progression is the version for after that.
The mistake here is doing all four patterns at maximum effort in the same session. Pick one to lead the day and let the rest be support work.

What changes when you train at home
Less than people expect, as long as you can get close to failure.
Eighteen men trained for eight weeks with either the bench press or push-ups adjusted to a matched load of about 40% of their bench press one-rep max, twice a week. Both groups increased bench press strength and the thickness of the triceps and pectoralis major. Only the bench press group gained biceps thickness (Kikuchi and Nakazato, Journal of Exercise Science and Fitness, 2017).
So the equipment is not the limiting factor for the pushing muscles. Two things do change at home:
- Progression gets awkward. When you cannot add weight, you add reps, then harder variations, then a loaded backpack. Each jump is bigger and less precise than putting 2.5 kg on a bar.
- Some muscles are hard to reach. Hamstrings, lats and the side delts are the usual gaps. A pull-up bar and one pair of adjustable dumbbells closes most of it.

How to program a week

Tracking it
None of the four rules can be checked from memory. Sets per week is a count, progression is a comparison against last time, and "close to failure" is a judgment you will misremember in your own favour.

Common mistakes
- Chasing new exercises instead of more load. Variety feels like progress and is not. A boring lift that went up 10 kg beat the exciting one that stayed flat.
- Training everything hard on the same day. Something has to lead. The rest is support.
- Counting warm-up sets as volume. Only hard sets count toward the weekly dose.
- Judging a program in two weeks. Give any change six to eight weeks before deciding it failed.
- Skipping the muscles you cannot see. Hamstrings, upper back and rear delts get neglected because there is no mirror feedback, and they are where most structural imbalances come from.
